How to Calculate Running Pace

Pace is how long it takes you to cover one unit of distance, so it is always time divided by distance. Speed is the inverse: distance divided by time. Runners think in pace, cyclists think in speed, and the two describe exactly the same effort.

Pace = Total time / Distance
Speed = Distance / Total time

Worked example

You run 10 km in 52 minutes and 30 seconds.

  • Convert the time to minutes: 52 + (30 / 60) = 52.5 minutes
  • Pace: 52.5 / 10 = 5.25 minutes per km, which is 5:15 per km
  • Speed: 10 / (52.5 / 60) = 11.4 km/h

The decimal is the part people get wrong. A pace of 5.25 minutes is 5 minutes 15 seconds, not 5 minutes 25 seconds. Multiply the decimal part by 60 to convert it into seconds.

These are straight-line conversions, holding the same pace for the whole distance. In reality almost nobody holds their 5K pace for a marathon, which is what race prediction is for.

Predicting a Race Time From a Shorter Result

The standard tool is Riegel's formula, published in 1977 and still the most widely used:

Predicted time = Known time x (New distance / Known distance) raised to the power 1.06

The 1.06 exponent is what accounts for slowing down over longer distances. If you run 10 km in 50 minutes, the predicted marathon time is 50 x (42.195 / 10) to the power 1.06, which is about 3 hours 51 minutes.

Two honest caveats. Riegel assumes you have trained appropriately for the longer distance, and it becomes optimistic past the half marathon, because the marathon is limited by fuelling and muscular endurance rather than pure aerobic fitness. Treat a Riegel marathon prediction as a ceiling, not a target.

Training Paces

Running every session at the same pace is the most common training error. Most well-structured plans are roughly 80 percent easy running and 20 percent hard.

Common Pace Mistakes

  • Reading 5.25 as 5:25. A decimal pace of 5.25 minutes is 5:15. Multiply the decimal by 60.
  • Running easy days too fast. This is the single most common reason runners plateau, because it leaves them too tired to run the hard sessions genuinely hard.
  • Starting a race at goal pace on a downhill. Adrenaline plus gradient means the first kilometre is almost always too fast, and you pay for it later.
  • Comparing treadmill pace to road pace. A treadmill removes wind resistance, so a 1 to 2 percent incline is often used to approximate outdoor effort.

How do I improve my running pace?

Run most of your weekly volume easy, at a pace where you can hold a conversation, and add one or two harder sessions such as tempo runs or intervals. The common mistake is running every session at a moderate pace, which is too hard to recover from and too easy to drive adaptation. Increase weekly mileage gradually, by no more than about 10 percent.

Should treadmill pace match my outdoor pace?

Not exactly. A treadmill removes wind resistance and the belt assists slightly, so the same effort usually produces a faster treadmill pace. Setting a 1 to 2 percent incline is the usual way to approximate outdoor road effort.
